the master wind-down sequence
Written by Desmond Olubunmi · Founder of Sunya
A structured 60-minute sequence that systematically transitions the nervous system from the demands of the day to the threshold of deep sleep. The ritual that makes everything else in this lever work.
Deep sleep does not switch on instantly. The descent from full wakefulness into unconscious repair requires a biological runway — a graduated lowering of core temperature, cortisol, and neurological activation. Most people skip this runway entirely, moving from screen to bed in minutes and then wondering why sleep does not come.
By creating a consistent, unhurried transition sequence, you train the brain to associate each step with the next — building a powerful automatic chain that leads reliably to sleep.
60 minutes before sleep: Dim all household lights. Switch off overhead lighting; use warm, low lamps only. Final food and alcohol cutoff. Write the pre-bed mind dump — tomorrow’s tasks and lingering concerns externalised to paper.
Begin the evening downshift: gentle stretching, tai chi, or slow walking.
45 minutes before sleep: Take a warm bath or shower (10–15 minutes). The subsequent drop in core temperature triggers a powerful biological signal for sleep onset. Transition into loose, natural-fabric clothing.
30 minutes before sleep: All screens off, or switched to full night mode with blue-light glasses. Begin the somatic regulation practice of your choice — body scan, NSDR, breathwork, or Heart Coherence — lying or sitting in dim light.
Optional: use lavender or chamomile diffuser to begin olfactory anchoring.
15 minutes before sleep: Move to the bed. Keep the room cool and fully darkened. Let the chosen somatic practice continue, or simply lie in relaxed, open awareness. Do not check the time. Do not reach for the phone.
The threshold: Release all effort to sleep. You are not trying to sleep — you are simply resting in the dark. Sleep will come on its own when the nervous system recognises safety and completion. The sequence is not rigid. Find the version that fits your life. What matters is the consistency — the brain learns from repetition.
